There's no magic food, tea, or supplement that burns fat. Fat loss happens when you take in fewer calories than you burn over time โ a "calorie deficit." Everything else (which foods, which diet name, meal timing) is just a tool to make that deficit easier to sustain. Here's how to plan meals so it actually sticks.
Maintenance is the number of calories that keeps your weight stable. A quick estimate: multiply your body weight in pounds by 14โ16 (use the lower end if you're mostly sedentary, higher if you're very active). A 170 lb moderately active person lands around 2,550 calories to maintain. This is a starting estimate โ you'll adjust based on the scale over 2โ3 weeks.
Subtract 15โ25% from maintenance, or aim to lose about 0.5โ1% of your body weight per week. Faster isn't better: aggressive deficits cost you more muscle, tank your energy and training, and are far harder to stick to. Slow, boring, and sustainable beats fast and abandoned every time.
In a deficit, you want the weight you lose to be fat, not muscle. Two levers do most of the work: eat enough protein (aim for 0.8โ1.0 g per pound of body weight) and do some resistance training. Keep muscle and you'll look leaner at the same weight โ and keep your metabolism higher on the way down.
The hardest part of a deficit is hunger. You beat it by choosing foods with a high "satiety per calorie":
Notice this isn't a list of "diet foods" โ it's just normal food arranged to keep you satisfied. You don't have to cut out any food group. Whatever eating pattern you enjoy and can repeat (lower-carb, Mediterranean, plant-based, whatever) works, as long as it lands you in a deficit.
Deciding meals in advance removes the moment-of-weakness decisions that derail most diets. A week of planned, protein-forward, high-volume meals means you're not staring into the fridge at 7pm negotiating with yourself. Aim for "good most days," not perfect every day โ consistency over weeks is what moves the scale.
